Road warm up/down (Warm Up/Down) 10:53 [2] 2.2 km (4:57 / km) +43m 4:30 / km
shoes: Inov-8 Road-X 255

WU - 5 mins, easy pace, 1.5 laps
WD - 5.5 mins, down to the river to check out the floods, got stuck in the rain and had to wait under shelter.

Road intervals (Lactate Shuttles) 19:25 [4] 5.33 km (3:39 / km) +65m 3:26 / km
shoes: Inov-8 Road-X 255

Lactate Shuttles - Solo
1 shuttle = half a loop (375m) threshold, then next half (375m) just below.
Did 3 sets, 2 loops, 2 loops and 3 loops to test myself.
Times for loops were consistent and the first half was always faster than the second. (usually about 8s gap - possibly not enough, however the first half was slightly uphill).
2 PM

Path/Terrain (Easy) 33:03 [3] 5.79 km (5:42 / km) +185m 4:55 / km
shoes: Inov-8 TrailRoc 255

Easy run through Kingshill. Feeling tired but still pushed it. Lots of terrain and running through flooded ground, even on the slopes. Dad fell onto a tree stump and possibly tore his tabialis anterior muscle (my guess) at the end and had to aid him to the car. Quickly got home (along with my persistent begging for him to go to hospital or let me to drive). He's still walking now so hopefully it's not too bad.

Path/Terrain long (Cosmics) 1:34:28 [4] 16.15 km (5:51 / km) +516m 5:03 / km
shoes: Inov-8 TrailRoc 255

Cosmics - Elrick and Brimmond
Gusting wind of about 40mph, 50mph on the tops, felt below 0, pouring rain and horrendously muddy paths slowed me down today. On the bright side I wasn't feeling any niggles anywhere! Not many people turned up so I was solo in the lead. Up and around Elrick, back over the top and did the round loop again so I was behind the rest of the group. Caught them up on the way up Brimmond, then went ahead and did the big loop. Managed to do the splits for what is probably the last time ever, as one leg slipped in front and the other one back - ouch ;). Went back over the top, assuming the group were ahead of me, so I sped down the road to the golf course. Asked several people if they saw the group but no one did, so I got worried that they might be waiting for me somewhere. Over the stream and up Elrick once more, back down the south path and round the the car park. The group weren't there so I did another loop in the forest to see if I could find them somewhere. No luck but when I came back to the car park they were there, and it turns out they did the same loop on Brimmond as I did.

Road 27:00 [3] 6.25 km (4:19 / km) +88m 4:02 / km
shoes: Inov-8 Road-X 255

In P.e. Pouring rain but it was good fun. Focused on running style, posture and landing on my forefoot because my back was hurting this morning. Followed a bit of the route for the boxing day 5k, looks to be a good one.

Note

Xmas holidays!
Got quite an enjoyable plan, but still fitting in the essentials. Sat - Cosmics, Elrick + Brimmond, Sun - probably intervals/tempo, Mon - Oleg comes over, easy run if possible, Tue - Xmas run, Mortlich, Wed - Banchory 5k + Pudding shaker at Glen O'Dee, Thurs to the 3rd will be several fun races (that can be taken seriously) and runs with oleg or solo.

Path/Terrain warm up/down 13:40 [2] 2.46 km (5:33 / km) +24m 5:18 / km
shoes: Inov-8 X-Talon 212

Warming up round the fields, really needed it, calfs and thighs were incredibly tight.

Path/Terrain intervals (Cosmics) 18:56 [4] 4.88 km (3:53 / km) +21m 3:48 / km
shoes: Inov-8 X-Talon 212

One of the best interval sessions I've done. Looping round a rugby pitch - 330m - and each time you had to go faster. Starting slow didn't help either because by the 12th I was going flat out. Got 30s-60s rest to write down your time and get ready to start again. Splits, first was 1:45, (5:23/km) last was 58s, 3 times over (2:51/km). Really happy to be doing reps under 3/km now, it really shows improvement. And it wasn't even track, muddy and slippery grass instead. I think the fastest person was 57. Also met Alex Mcclachan who seemed to recognise me(ex Scotjos orienteer, friends with my brother, and ex-Maroc member (anyone remember him?)). Good fun catching up 8 years of orienteering to him, and he's planning to start again.

Path/Terrain warm up/down 9:28 [2] 1.77 km (5:21 / km) +20m 5:04 / km

Road long (Long Tempo) 1:22:23 [4] 17.19 km (4:48 / km) +197m 4:32 / km
shoes: Inov-8 TrailRoc 255

Long Tempo - at least 75 min
Did the first 5k tempo in 21:49, then hit the first hill and my knees crumbled. Soon got used to it and did the big loop of manofield 1.5 times and zig-zagged back home. Pouring rain the whole way and the big torch battery on my back slowed me down a bit. Hands got numb to the point that I couldn't switch off my torch when it started flashing. Calfs got really stiff by the end (my guess that they shrunk after my rest for 2 weeks and then grew on the last few days, that's what it feels like anyway as my calfs never get sore). Finished quite strongly, because I managed to munch on a few biscuits near the end. Came back drenched and freezing but a nice shower soon sorted that out.
