paddle 2:20:00 [3] 20.65 km (6:47 / km)
shoes: Spirit PRS plastic

A paddle of many parts. Started at Banks and did the usual to Garrett Rd and back. Felt strong in the wind for the first 20 minutes, but very up and down after that. Chased madly after a ctuise boat at about the 70 minute mark and just got across to its wash, then misjudged angles and how much of a ride I was going to get and promptly fell in. This finally galvanised my will to continue back past Banks, in theory just to the cuaseway and back, but I stayed on the Burswood side of the river, so by the time I got to the cuaseway, I thought I might as well continue round Heirisson Island... which of course was much bigger than the idealised picture in my mind. Still didn't feel too bad when I finished, but by the time I got home, had half a packet of rice crackers and most of a jar oa salsa, some icecream and some cordial and headed for bed it was nearly 11pm and the early wake-up for Monday morning commute didn't seem terribly appealing.

Orienteering (NavDASh ECU Joondalup) 16:21 [5] ***
spiked:15/19c shoes: Asics 3000

Slightly frustrating day. Sloppy on the first couple, bad route choice again at 5 had me comfortably trailing Tooms and just behind Ben, then got it together a bit and ran OK through the middle stages. Slight direcion error half way to 6, but gradually worked my way to the front, before getting distracted by the crowd at the crossover point, not knowing my legend, thinking thered dot was brown, getting confused my the mapped fence that wasn't there and the playground that was there but wasn't mapped and proceeded to stand next to the fire hydrant (and control) at 15 for about 15 seconds. Even more frustrating due to the fact that I'd walked past the control at least 3 times before I started without even seeing it. Took a look at what was coming up after 17, dtermined to bury myself and realised there were only 2 controls left. Bugger again. Came up 7 seconds short of Tooms. May have been further behind Sten but he skipped #10.
$25 Paddy Pallin voucher justified the trip, but Carboshotz woulf have been more immediately useful...

run warm up/down 12:00 [3]
shoes: Asics 3000

Adtually did a proper warm-up and started the race feeling physically good. No cool down, despite contemplating it several times.

cycle (commute) 1:00:45 [3] 29.0 km (2:06 / km)
shoes: Avanti Blade

Legs felt a lot better today and the urgency of getting to school in time for 7am cross country training got me going a bit more solidly.

Still unsure whether running tomorrow will be a good idea or not. Stupid medial knee pain...

Note

Sadly, despite cycling to work way too early, there was no breakfast waiting for me, and I had to make do with my own Weetbix and Oat Milk. Yuk.

cycle (commute) 1:01:45 [3] 29.0 km (2:08 / km)
shoes: Avanti Blade

Had all the makings of a lethargic and slow ride home. Left much later than I wanted, felt tired and dehydrated, headwind. Was pretty uninspired till Moore Drive when a young roadie flew past downhill and I felt the need to chase once again. Fortunately he turned off at Ocean Reef Road, or it would have become really obvious that I didn't have the legs to take a turn in front. Continued on at a somewhat more leisurely pace, but pushing a bit harder than I had been until having a commuter battle over the final few k's.

cycle (commute) 1:06:00 [2] 29.0 km (2:17 / km)
shoes: Avanti Blade

My plans for a relaxed slow bludge to work after 2 intervals sessions in 2 days were nearly derailed by going back to sleep after breakfast, but decided that I could afford to sneak into work later than normal as long as I still made my first class.

cycle (commute) 1:04:00 [3] 29.0 km (2:12 / km)
shoes: Avanti Blade

Legs still felt super heavy for the first half and was all set to cruise home gently, but random commuters started to appear in front of me and demand to be overtaken. Last one was old man roadie, who was inching painfully up a hill, so I went straight past him and continued on merrily coasting in my middle chain ring, then a few minutes later he came flying past at the base of the steepest hill on the way home, pufing like he was trying to blow my hoouse down. I tucked in behind him for 500 or so, then we hit an anthill and he slowed again, so I went back past him and put hte hammer down for the next k and a half just to make sure he was well and truly dropped and didn't try any more hero moves. So, just enough effort overall to justify the '3' effort rating...

run intervals 30:07 [5] 8.6 km (3:30 / km)
shoes: Asics 3000

Was a bit worried by the medial knee niggle, but only minimal discomfort whilst running tonight.
3 x 2.87km, 6 min recovery
Did the maths and figured I should be aiming at about 3:40/km or 10:16 per rep (Tooms told us it was 2.8km). Paid the price for not doing any fast bits in the warm-up and settled into a too-slow rhythm after the initial lactic wash on the first rep. Got to the halfway turnaround in 5:16 and realised I needed to get my arse into gear. Came back in 5:03. Felt better on the second rep, 3rd was harder, but still OK and happy with pace

run warm up/down 18:00 [1] 3.0 km (6:00 / km)
shoes: Asics 3000

Slow blob there. Walked half the cooldown with Wil.

Windtrainer intervals 28:00 [3]
shoes: Avanti Blade

Trying a to teach a few kids to ride properly. (In on the spin bikes as it was raining) Probably a good place to start as one of their back tyres popped whilst just sitting there with nobosy on it (and a whopping 40PSI on the tyre). Hard enough to get sweaty and uncomfortable.

Windtrainer 56:00 [4]
shoes: Avanti Blade

Rearranged the whole wek's bike training so I could drive into school today with an extra bike for a student who hasn't managed to get hold of one in the 4 months since he found out he would be doing triathlon for PE studies. Unsurpisingly the *%&#&#$ hadn't brought a helmet despite specifically being told last Friday that he needed one and that I wouldn't be bringing one for him. So I really should have just ridden to school like normal which would have avoided intervals sessions on consecutive days, like I am now stuck with Grrrrrrrrrrrr.

1-2-3-4-5-6-5-4-3-2-1 pyramid with one minute recoveries. Sweated buckets. Really needed the 5 min warm-up o get this mornings lesson out of my legs. Felt OK during session. No single leg drills or anything fancy-schmancy to finish as I was running pretty late (after helping a bit to rebuild one of the school's cheapo rowing ergs before I started)
