Running 2:06:20 [4] * 21.6 km (5:51 / km) +225m 5:34 / km
ahr:170 max:187 shoes: Walsh Ultra

Long run with Jon - up over past the lab, South Parks, HH Park and up to Marston Ferry (muddy!) via Mesopotamia. Through Marston, across the ring road and up to Elsfield via some horrible nettly footpaths. Back down the hill, up near to the JR, through Bury Knowle and Headington Quarry, up to Shotover and back down through Brasenose/Magdalen Woods and the golf course. Few minor detours, OS 1:25000 would have helped with field boundaries... Legs quite tired by the end, and tingling a bit now.

Route (ish): http://www.gmap-pedometer.com/?r=2238410

Time includes waiting for traffic at 4 ring-road crossings. Good stretch after - needed it!

Note
(rest day)

Thought about cycling, but got late and dark and earlier experience of sun poking through to being soaked in sub-5 minutes made me think again...

No training tomorrow either, off to Derby.

Warm up/down hills 20:00 [2] 3.0 km (6:40 / km)
shoes: Walsh Ultra

From lab to South Park, one lap of the trapezium so we knew where we were going, and then a slow jog/walk back to the lab after the session.

Running hills 24:00 [5] 4.9 km (4:54 / km)
ahr:178 max:199 shoes: Walsh Ultra

Back to the 'square' intervals, except was more of a random quadrilateral with much longer sides (~600m in total). So we did 2 sets of 10' of 2 sides hard, 1 recovery; 3' between the sets. Felt like was running pretty well and working hard, shin a little sore after the session.

Set 1 - 10'07", 2.33km (4'20"/k), ahr 180
Set 2 - 10'28", 2.43km (4'18"/k), ahr 188

Running 47:00 [3] 8.5 km (5:32 / km) +100m 5:13 / km
ahr:166 max:182 shoes: Walsh Ultra

Run after getting home from the lab, it was blue sky and still light out at 7.30pm so thought I'd go for it. Aiming for about 45 mins, felt fairly good out. Dark under the trees which meant it was difficult to pick up some of the paths, especially in one bit that I'd never been along before, even in the daylight. Over 90% off-road too which is good - shins a little sore at times, probably because calves are a bit tight.

Home - golf course - nature reserve - churchill - loop of south parks - churchill - home.

Circuits 43:00 [3]

Circuits, outside, a bit muddy and a bit damp. Hanna eventually relented/was forced to lie down on the grass. Body was tired and didn't want to do much. Sleep calls...
